Ice vs heat, foam rolling, sleep and the science of getting better between sessions.

Recovery is where adaptation happens. You don't get stronger during the workout — you get stronger between workouts, provided you actually recover.

Ice vs heat — the short version

  • New, sharp, swollen → ice (first 48 hours)

Sleep is recovery's biggest lever

Nothing you buy replaces 7–9 hours. Growth hormone releases in deep sleep. Pain perception drops. Learning consolidates. If you fix one thing, fix this.

Foam rolling — what it does and doesn't do

Foam rolling doesn't "break up fascia" or "release toxins." It temporarily reduces perceived muscle tension by desensitizing the nervous system — which is genuinely useful before or after training. 60–90 seconds per area is plenty.

Active recovery

Easy walking, swimming, or cycling on off-days moves blood, delivers nutrients to healing tissue, and reduces soreness. Sitting on the couch is not recovery — it's just rest.

Contrast therapy

For subacute limb injuries (3–14 days), alternating 3 min heat / 1 min ice, 3–4 rounds ending on ice, acts like a pump for the tissue. Evidence is modest but supportive.

Nutrition and hydration

  • Protein spaced through the day (20–40g per meal)
  • Water — enough that urine is pale yellow
  • Carbs around training if you're doing hard sessions
  • Alcohol impairs recovery — even a couple of drinks
